Skinny fat: what it is and where to start
Skinny fat means your weight looks normal on the scale, but you carry a lot of body fat and very little muscle. The medical name is "normal weight obesity". Start with strength training built on compound lifts, eat 1.6-2.2 g of protein per kg (about 0.7-1 g per lb) a day, and eat at maintenance or in a small 10-15% surplus.
What does skinny fat actually look like?
Thin arms. Soft belly. You look fine in a shirt and you hate how you look without one. The scale says "normal", the mirror doesn't agree.
It's not a weight problem. It's a muscle problem.
Should a skinny fat guy bulk or cut first?
Usually neither extreme. Dieting hard can leave you with even less muscle. A dirty bulk adds more fat to a body that already has too much.
The middle path: eat at maintenance or slightly above it (10-15%), keep protein high and lift. Your body has the fuel to build muscle without stacking on more fat.
How should I train if I'm skinny fat?
Strength training with compound lifts, moves that work several muscles at once: rows, pull-ups, lunges, overhead presses, push-ups. Train each muscle 2-3 times a week and add weight or reps over time. Long cardio sessions on their own aren't the fix.
How do I know it's working if the scale barely moves?
Skinny fat guys often see the scale stay flat while their body changes. Check other things: you're getting stronger, your waist stays the same or shrinks, your shirts fit tighter on the arms and shoulders. Take photos every few weeks under the same light.
My case
I started at 63 kg (139 lb) and got to 83 kg (183 lb) in five years, most of it muscle. It took that long because I was guessing. What changed everything was learning it was a knowledge problem, not a body problem.
